The bodyweight squat is a functional movement that helps strengthen your quadriceps, hamstrings, glutes and core. These muscle groups play a key role in everyday activities like sitting, standing, lifting and walking. Improving strength and control in these areas can support better balance, stability and overall movement efficiency.

How to Perform a Bodyweight Squat

Proper form is key to getting the most out of this movement while reducing the risk of strain or injury.

  1. Stand with your feet about shoulder-width apart, heels aligned under your shoulders and toes slightly turned out to create a stable base. Engage your core and focus on maintaining a sturdy posture.
  2. Begin the movement by breaking at the hips, shifting your glutes back and down as if sitting into a chair. Keep your knees aligned and avoid letting them travel forward past your toes. Continue lowering until you reach a comfortable depth, ideally around 90 degrees at the knee if mobility allows.
  3. From there, press through your heels, squeeze your glutes and return to a standing position with control.

Modifications and Progression

For beginners or individuals with joint concerns, it’s completely appropriate to reduce depth and stay in a higher squat position. The goal is quality movement over range.

As strength and confidence improve, gradually increase depth and focus on smooth, controlled repetitions. Squats can be performed at a slower pace for added control or at a moderate pace for endurance.

Making It Part of Your Day

One of the greatest benefits of bodyweight squats is their simplicity—no equipment or special setting required. They can be done at home, during breaks or small moments throughout the day.

A practical starting point is 3 sets of 10 repetitions, spread throughout the day if needed. Even short bouts of movement can add up and contribute to improved strength over time.

For many people, pairing movement with daily routines—like completing a set during a break—can make consistency easier and more sustainable.
